Jonas
I have been training in combat sports for many years. I built this calculator to help fighters and martial artists track their calorie burn during training.
Shadow Boxing Calorie Calculator
Shadow boxing burns 330–420 calories per hour at standard training pace (MET 6.0), making it an effective moderate-intensity cardio workout. A 70 kg person burns approximately 210 calories in 30 minutes of standard shadow boxing.
How the Calculator Works
The calculator uses MET (Metabolic Equivalent of Task) values from the Compendium of Physical Activities (Ainsworth et al.) to estimate calorie burn:
Calories Burned = MET × Weight (kg) × Time (hours)
MET Values by Intensity
| Intensity | MET Value | Cal/min (70 kg) | Description |
|---|---|---|---|
| Light | 5.5 | 6.4 | Relaxed footwork, slow combinations |
| Standard | 6.0 | 7.0 | Typical training pace, mixed combos |
| Vigorous | 7.0 | 8.2 | Fast combinations, high-pace footwork |

Worked Example
70 kg person, standard shadow boxing, 30 minutes:
1. MET Value: 6.0 (standard intensity)
2. Time in hours: 30 ÷ 60 = 0.5 h
3. Calculation: 6.0 × 70 × 0.5 = 210 kcal
Calories Burned by Weight and Duration
