Calculating Race Paces from VO2 Max

The Percentage Method

Once you know your VO2 max, calculate pace for any distance:

  1. Find your VO2 max pace (vVO2 max): Roughly your 3K race pace
  2. Apply distance-specific percentages:

Example Calculation

Runner with 55 ml/kg/min VO2 max:

  • vVO2 max pace: ~4:00/km (based on 3K race ability)
  • 5K pace: 4:00 × 0.97 = 4:07/km → 20:35 5K
  • 10K pace: 4:00 × 0.92 = 4:21/km → 43:30 10K
  • Half pace: 4:00 × 0.86 = 4:39/km → 1:38:00 Half
  • Marathon pace: 4:00 × 0.80 = 5:00/km → 3:30:00 Marathon

Race-Day Pacing Strategies

5K Pacing

Target intensity: 95-100% of VO2 max

Strategy:

  • Start at goal pace, not faster
  • First kilometer slightly conservative
  • Maintain through kilometers 2-4
  • Give everything in final kilometer

Pacing tip: Even splits or slight negative split (faster second half) are optimal.

10K Pacing

Target intensity: 90-95% of VO2 max

Strategy:

  • First 2K at goal pace
  • Settle into rhythm for kilometers 3-8
  • Push from 8K if feeling strong
  • Save a kick for the finish

Pacing tip: Going out too fast costs more at 10K than 5K. Be patient.

Half Marathon Pacing

Target intensity: 85-90% of VO2 max

Strategy:

  • First 5K should feel "too easy"
  • Build confidence through 10K
  • Assess at halfway—adjust if needed
  • Final 5K is where races are won or lost

Pacing tip: Negative splits are ideal. First half 30-60 seconds slower than second half.

Marathon Pacing

Target intensity: 75-85% of VO2 max

Strategy:

  • First 10K below goal pace
  • Run your own race through halfway
  • 25-35K is the critical zone
  • Final 10K—execute what you've trained
