The 400m pace calculator turns a goal time for a track race — 400 m, 800 m, the mile, or 5K — into the per-lap splits you need to hit. Since a standard outdoor track is 400 metres per lap, lap splits are the most natural way to pace a track race and check yourself at the line each time around.
From Goal Time to Lap Splits
For even pacing, every metre takes the same time, so each 400 m lap takes the goal time divided by the number of laps:
Lap split (400 m) = Time per metre × 400
200 m split = Time per metre × 200
A 6:00 mile is 360 seconds over 1609 m, so each metre takes 0.2238 s and a 400 m lap is about 89.5 s (1:29.5). The mile is four laps of roughly that split, with a short extra 9 m at the end.

Track Geometry Basics
A standard track measures 400 m in lane 1, measured 30 cm from the inside curb. That means a mile (1609 m) is just over four laps; the 5000 m is 12.5 laps; and the 1500 m is three and three-quarter laps. Outer lanes are longer, which is why staggered starts exist — always pace by your own lane distance if you train in the outer lanes.
Pacing Strategy on the Track
- Don't blast lap one: the most common mistake is a first lap 3–5 seconds too fast.
- Check every lap: compare your watch to the target split at the start/finish line each time.
- Save the kick: aim to run the last lap as fast or faster than the rest.
