1. Technique Session

Purpose: Improve efficiency, reduce energy expenditure

Warm-up: 200m easy, mixed strokes

2. CSS Threshold Session

Main Set:
  5 x 200m at CSS pace, 15s rest

3. Endurance Session

Purpose: Build capacity to swim 1.5km continuously

Warm-up: 400m easy, mixed
Main Set:
  Continuous swim: 1,500-2,000m
  Keep steady pace throughout
  Practice sighting every 10 strokes
  Alternate breathing every 3 strokes
Cool-down: 200m easy
Total: 2,100-2,600m

4. Race Simulation

Purpose: Practice race-day execution

Warm-up: 300m easy
         4 x 50m building to race pace
Race Simulation:

  Sight every 8-10 strokes
  Practice race start (first 200m faster)

Technique Fundamentals

Body Position

  • Head: Neutral, looking slightly forward/down
  • Hips: High, near surface
  • Core: Engaged, stable
  • Legs: Light kick, from hips

Common mistake: Head too high, causing hips to drop

Catch and Pull

  • Entry: Fingertips first, shoulder-width
  • Catch: Early vertical forearm (EVF)
  • Pull: Press water toward feet, not down
  • Exit: Past hip, thumb brushes thigh

Common mistake: Dropping elbow during pull

Breathing

  • Bilateral: Breathe every 3 strokes when possible
  • Rotation: Turn head with body rotation
  • Timing: Breathe in the "bow wave" pocket

Building to 1.5km

If You Can Currently Swim:

400m continuously:
